Fundamentals:
A) DB floor press 4×8
Renegade rows 4×6
Paloff circles 4×10/direction/side

B) 3 rounds:
400m run
10 hand release push ups
20 ring rows

C) 3x: 1 up 1 down FW
Wall sit w/ alt. arm glides 10/side
